How to Use a Massage Roller

  • Roll slowly, and release muscles contributing indirectly to pain first. Rolling fast means rolling without result, so roll slowly. And attack painful spots after you’ve worked up to them by rolling other areas that contribute to that pain.
  • Try not to roll over bony areas, and avoid the lower back. Don’t roll over the knees, ankles, or hip bones, and skip the lower back.
  • Use a pain scale, and spend no more than 20 seconds on a knot. On a 1–10 scale, where 10 is maximum pain, stay between 4 and 7.
  • Roll with proper posture. Using poor posture can exacerbate existing problems.

Massage Roller Exercises

Here are three exercises to get you started.

1. Upper Back Roll

Step 1: Lie on floor with both feet firmly planted.

Step 2 : Position the roller under your upper back.

Step 3: Slowly roll back and forth, keeping your core tight and engaged to maintain good posture.

Tip:
If this is too intense, lower your butt to the floor. Just make sure you’re not doing anything weird with your posture. Stop rolling when you reach the bottom of your ribs.

 

2. Calf Roll

    Step 1: Sit on your butt on the floor.

    Step 2: Place the roller under your calves.

    Step 3: Slowly roll up and down your calves.

    Tip:
    It’s easier to do one calf at a time.


    3. IT Band Roll

    Step 1: Position yourself on the floor on your side.

    Step 2: Put the roller under your thigh, and cross one leg in front of you for balance and support.

    Step 3: Slowly roll back and forth.

    Tip:
    If your IT band is your primary area of pain, start with regions not experiencing pain and work up to the IT band. Use large, sweeping motions.
